Footprints: Monday Morning Recap

I only ran 20 total miles last week, but it was a great week of training. I put in short interval and tempo runs along with my cross training before running in the Cherry Blossom 10 Miler on Sunday. Here’s the day by day training breakdown…

Monday: Spin Class

Tuesday: 3 miles easy – run home from work.

Wednesday: I’ve been trying to do all of my interval workouts outside this training cycle, but just couldn’t work it in today. I did find a quick time slot to get down to the treadmill though, and put in 4 miles total including a 1/2 mile warm-up followed by five 1/2 mile intervals at a sub-7 minute pace with 90-second recovery jogs before cooling down.

Thursday: Rest Day

Friday: I put in a short 3-mile tempo run Friday morning on the treadmill starting at a 7:30 pace and working down to a 7:18 pace.

Saturday: Rest Day

Sunday: Race Day! I had a great day at the Cherry Blossom 10 Miler setting a new PR for the distance with a finish time of 1:15:54. I’ll have a full recap out tomorrow, but I was thrilled with the PR and only 54 seconds behind my goal for this race leaving me very optimistic that I’m on the right track for the Nike Half Marathon at the end of the month.

Footprints: Monday Morning Recap

Other than a missed workout on Saturday I had a pretty solid training week. It’s hard to believe Cherry Blossom is coming up this Sunday and the Nike Half is less than a month away now. I ran 28.64 total miles last week. Here’s the day by day training breakdown…

Monday: Spin Class

Tuesday: Another blister as a result of Sunday’s long run was really bothering me, so I didn’t want to do my speed workout today and make things worse or cause another injury by compensating for it. I did get in 3 easy miles on a run home from work followed by a lower body strength workout.

Wednesday: With my feet feeling much better on Wednesday and very thankful for the easy day Tuesday, I had a strong speed workout back at Hains Point again. I was able to get out on my lunch break and enjoy some sunshine and pretty decent weather for it too. I ran 6.25 miles total with a 1.5 mile warm-up, 3 mile repeats with 400 meter recovery jogs and a 1 mile cool down.

Thursday: Not wanting to do back to back speed workouts I moved my usual Friday rest day to Thursday this week.

Friday: I got in a tempo run around Hains Point after work. The best part about this run was it was my first in shorts and a tank! OK, so I had arm warmers and calf sleeves on too, but spring has to be getting closer. I got in 6.36 miles at an average 7:53 pace including my mile warm-up at an 8-minute pace. I was a little disheartened by the pace as I was hoping for a 7:30 average during the tempo portion. It was a particularly windy day and I really struggled keeping my pace into the wind. It knocked me down to an 8:30 pace at parts and when I checked my watch if the wind would momentarily die down I realized I was going at a 6:40 pace at the same effort level. Seeing that I was running on parts of the race course, I really hope it’s not too windy on race day.

Saturday: Unplanned rest day. I don’t remember doing it, but I turned my alarm off without getting up this morning. By the time I woke up I had to rush off to a meeting about joining a triathlon team (because clearly I don’t have enough on my plate already), and then Ian and I headed into D.C. to watch Syracuse play in the elite 8 at the Verizon Center. Running is pretty important to me, but I definitely wasn’t missing that game! I contemplated doing a double session on Sunday, but I knew that just letting this go and not beating myself up about it was the smarter decision to make.

Sunday: After a beautiful day Saturday I was really upset to see a lower temperature, gray clouds and rain, so it took me awhile to get myself out the door for my long run. I finally headed out around 2 in the afternoon and was really glad I did. I definitely felt better after the fact. I put in just more than 13 miles over the Key Bridge, through Georgetown to the Mall, around the Capitol Building, through Hains Point, over the Memorial Bridge and back home. It was dreary and rainy the whole way, but I kept a steady long run pace. Later that night I got in a lower body strength workout as well.

Nike’s Just for Her VIP Night

My friend Lindsay and I headed out to Potomac River Running’s Tyson’s store Thursday night for a special Nike Just for Her VIP Night. We’re both planning on running the Nike Women’s Half in D.C. next month so we figured this would be a fun, pre-race get together. I had really good intentions of cranking this post out Thursday night so it’d be up Friday morning, but I was too nervous watching the Syracuse game that night and too fired up after they beat one-seed Indiana to be able to focus on writing!

I’ve been to similar events before, but this one was by far the best yet – they did a really good job. The first 30 RSVPs to show up received free Nike swag bags, but despite being there fairly early we didn’t stand a chance since apparently some people showed up hours early. We filled out some surveys to give Nike some feedback for a chance to pick a plastic easter egg that might reveal we won a prize. No luck there either, but we quickly turned our attention to the table where ladies were mingling about and enjoying wine, nuun cocktails and snacks. I wasn’t in the mood to drink anything so I just grabbed a water, but I did load up on some snacks!

We had a bit of time to wander around the store and check out all the great gear. You could even sign up for free massages! I drooled over the Nike wall of gear for awhile before deciding on a few things.

The Nike reps gave a quick presentation on Nike+ before letting people go back to milling about the store. They called everyone to attention a few more times throughout the night to showcase some new Nike gear (good stuff!) and also did a bunch of raffles every 15-25 minutes. Before switching to my Garmin I used Nike+ for a few years back when it was an iPod attachment and then a wristband and shoe pod. I really like the improvements they’ve made to their free app and think their updated Nike+ GPS watch with Tom Tom is pretty awesome. I was really hoping to come away with one in the big raffle at the end of the night, but unfortunately did not win out. Don’t tell my Garmin I said that, because it’s already been finicky lately and I don’t need it getting jealous and breaking down on me. 😉

To enter the raffles you had to buy something Nike from the store. I wish they’d let everyone get at least one ticket for free and then gave more entries to people who purchased items, but that was really my only complaint of the night. I managed to find a few things I really wanted anyways and since I just passed the $50 mark, I got a free pair of Nike performance socks to go along with them! I picked up a great new Nike running hat. Let’s just say it was time – my white running hat I’ve been wearing since training started for my 2011 Twin Cities and Marine Corps Marathon races is getting a bit worn. I also got a new orange top that is identical to ones I already have in green and white. They are oh so comfortable and I love wearing them on the run or to the gym or spin class. I figured I’d go with Orange in honor of Syracuse taking on Indiana in the Sweet 16 later that night!

I’m so glad we made it out for this event. It was a lot of fun and I’m getting even more pumped for the Nike race now. I can’t believe it’s just a month away!

Footprints: Monday Morning Recap

Despite feeling a bit under the weather and dealing with more winter-like weather (where are you spring?!), I felt like I had a pretty solid training week last week. I know it could be a lot worse than it is here, but I am so sick of the cold. I’m over winter weather, layering up and bitter windy days. Spring needs to get here – and soon! One thing I did not do last week is my strength workouts, which is not acceptable and I will really focus on making sure that happens this week. I ran 33.57 total miles last week. Here’s the day by day training breakdown…

Monday: Spin Class

Tuesday: I did my speed workout at Hains Point again this week and fared pretty well with my half mile repeats. I did a total of 6.1 miles with a 2 mile warm-up, 4 800-meter repeats with 400-meter recovery jogs (this was too long) and a 1 mile cool down.

Wednesday: I was up early for an endurance spin class up at Revolve and wrapped the day up with a fun run with a friend after work around the Mall and the Jefferson Memorial for about 5.75 miles.

Thursday: I don’t know what it was, but I had the hardest time getting myself to the gym this morning. I came up with every excuse in the book and almost got back in bed a few times even after getting into my gym clothes and doing my ab workout. I got to the gym and saw all the treadmills in use, which rarely happens at my gym, and I almost turned around. Then someone hopped off and I knew I had no excuses left. I’m so glad I did this run. I did a 6.05 mile tempo run for an average pace of 7:26 including my warm-up and a top pace of 6:48. It felt great!

Friday: Rest Day

Saturday: I ran the Run Rogue 5k this morning. It wasn’t a great race for me, but it was a great cause so I’m glad I did it. Full recap to come tomorrow.

Sunday: Still not feeling well, I almost bagged my long run on Sunday. I got a second wind late afternoon though and decided to head to the gym and just see how long I could make it on the treadmill. I figured that way if I wanted to drop at mile 6, I wouldn’t be 6 miles away from home. It ended up going great though and I made it for the whole 1 hour and 45 minutes I had planned. I kept it at an easy 8:27 pace with a 1.0 incline for the first hour and 20 minutes before starting to up the pace every five minutes. For the last five I upped it each minute so I could reach my goal pace of 7:30 – even if it was just for a minute I felt good to end the run at that pace. I finished up with 12.55 miles for an average pace of 8:21.

Last week was week 6 of my training program for the Nike DC Women’s Half Marathon and it was also a fall back week so it would be a bit easier. Admittedly I should have done a little more this week, but I did get some quality workouts in as well, so I felt good about those. I ran 14.87 total miles this week. Here’s the day by day training breakdown…

Monday: Spin Class in the morning followed by a strength workout.

Tuesday: I didn’t make it to the track in the morning so I did my speed workout around Hains Point. Battling the wind there made for a tough workout, but it felt great. Altogether I ran just under 7.5 miles with roughly a 2 mile warm-up, 8 400-meter repeats with 100-meter recovery jogs, and about a 3-mile cool down.

Wednesday: Early morning endurance spin class.

Thursday: Rest Day.

Friday: I took my tempo run outdoors this week in Hoboken since I was staying up there with my brother for the Big East Tournament. The wind was brutal, but the views were awesome running with the New York City skyline in sight for most of my route. I did 4.3 miles for an average 8 minute pace including my warm up and cool down, so it was a bit slower than I’d like and my legs were feeling very heavy, but I was glad I pushed through and did it.

Saturday: I had great plans of getting up early and meeting up with the Hoboken running club, but I let a late night out after watching Syracuse beat Georgetown in OT at Madison Square Garden foil those plans. I still got myself out for another run along the river and put in an easy 3.1 miles followed by a strength workout before getting ready to go back into NYC for another game at the Garden.

Sunday: Rest Day.

I got back on track last week after being slowed by some blisters the week before and felt like it was a great week of training. I also got myself a deep tissue massage midweek, which left my legs feeling recharged and ready for the rest of the week. I ran 27.38 total miles this week. Here’s the day by day training breakdown…

Monday: Spin Class in the morning followed by a strength workout.

Tuesday: Today’s speed day included hill work. I put in 6.1 miles total with 8 sprints up the hill next to Arlington Cemetery by the Iwo Jima Memorial and Netherlands Carillon Bell Tower.

Wednesday: I hit up an early endurance spin class at Revolve followed by a strength workout. I had a snowday today since the federal government closed and tried to go to my gym at the apartment after calling into a conference call only to find it too was closed even though we hadn’t gotten any actual snow. I guess you can’t be happy about getting out of one things and upset about another being closed over the same reason though! I don’t think the 30 or so minutes I planned to spend on the elliptical will make or break my training!

Thursday: After last week’s disastrous tempo run I was a bit nervous about this one. I also just really didn’t feel like working out. I almost got back into bed even after getting into my gym clothes, but instead dragged myself to the gym and figured I’d see how far I could get. I’m sure glad I did. I ran 7.31 miles starting out with a mile warm-up at an 8-minute pace, then started the tempo portion at a 7:35 pace working my way up to 7:30 before cooling down back at my 8-minute pace. I left feeling great and ready to take on anything that day. You’ve gotta love workouts like that!

Friday: Rest Day.

Saturday: I got up bright and early Saturday to get my long run in before the day’s festivities started. My parents were in town and we had tickets for the Syracuse – Georgetown game which turned out to be a bit of a disappointment, but I knew I’d have to get that run in before the drinks started pouring at the noon game! It was an absolutely beautiful day for a run. It was still in the 30s when I set off, but the sun was shining and it felt warmer. I ran through Georgetown onto Rock Creek Parkway and looped around Hains Point before heading home over the Memorial Bridge. I came in just shy of 11 miles at 10.72 miles in 90 minutes for about an 8:24 pace and felt great the whole way.

Sunday: I only had a 3-miler on tap today, but I ended up splitting it up around my personal training session. I ran 2.5 easy miles up to my client’s house and then 3/4 of a mile back to a bike share dock to ride the rest of the way home after our session for a total of 3.25 miles. I did this as a progression run making each mile a little faster than the next, but it was mostly an easy uphill run.

 

Seminar: Running Your Best Race

On Saturday, the DC Capital Striders hosted a seminar  at Lululemon in Georgetown called Successful Race Execution – Preparation, Fueling, and Pacing Strategy to Run your Best Race featuring RRCA certified running coaches Lisa Reichmann and Julie Sapper. Lisa and Julie are both experienced runners themselves and are also co-founders of local running company, Run Farther & Faster, coaching everyone from those doing their first 5k to runners looking to PR in a marathon.

They covered the right way to taper, nutrition both while your training and racing and pacing strategies. Some of it was new and some was info I’ve heard before, but it’s always great to be reminded. They highlighted the importance of the taper, which is good for me to keep hearing because like most runners I go a little stir crazy during that time and have trouble trusting that I won’t lose all my fitness in the week and a half or so before the race.

Their info on fueling was great. They talked about avoiding sugary foods so you don’t crash, embracing carbs and making sure to eat a protein/carb snack or meal within 20 minutes of finishing a run. They also gave some good advice on in-race nutrition including the invaluable – don’t ever mix Gu with Gatorade!

The top takeaway for me came when I asked Julie about her long runs. I have a tough time doing them one to two minutes slower than race pace as most training plans recommend. I always worry that there is no way I’ll be able to run the pace I want to come race day if I do that despite what a lot of the science says on the subject.

She said she used to have similar concerns at a point where she was about a 3:45 or so marathoner before hooking up with a coach and a running group and following the long-slow distance method. (You can run the last few miles of some of these slower runs at race pace as a confidence booster too.) That helped bring her down into the 3:20s. Since I’m just under the 3:40 mark now and the 3:20s is where I want to be, this was exactly what I needed to hear. Granted the same things don’t work for everyone, but hearing it form someone that it worked for as opposed to reading it in a book makes a big difference for me.

Pacers Meet and Greet with Ed Moran

Last week Pacers hosted a Q&A session with professional runner Ed Moran at their Clarendon store. He gave some great training tips and running advice in a conversational format allowing all of us that showed up to ask any questions we had and dictate where the conversation went. It was a really enjoyable, info-filled event.

Ed was a four-time All-American at William & Mary College and a seven-time U.S. National team member. He won a gold medal in the 5000m at the Pan-American Games and ran a 2:11 in his debut marathon. It was really cool to get running advice from someone who has raced at this level.

Having dealt with many injuries over his career he talked about the importance of cross-training in our training plans and discussed ways to incorporate speed training among many other topics. One of the pieces of advice he gave that I found most interesting was on fueling during races and how to practice. He suggested looking at the water/aid stops on the course map and only allowing yourself to drink at those same points on your training runs. I think this makes so much sense and will try to put it into practice when I train for the Marine Corps Marathon this year.

Sometimes training involves being flexible, and this week I had to do just that and retool my workout plan to include more spinning and less time pounding on my feet after a not-so-smart Tuesday tempo run left my feet covered in blisters. I still felt like I got a really good week in though and am continuing to improve my fitness. The feet are doing a lot better and I hope to test them with some more faster runs this week. Tuesday: You can read the full story here, but basically I decided to do a tempo run in really old shoes and my feet paid dearly for it leaving me a bit hobbled for the rest of the week. Somehow it was still a great run. I got in 6.67 miles on the office treadmill starting out with a mile warm-up at an 8-minute pace, bumping it down to 7:35 to start the tempo portion and working my way down to 7:03 before cooling down for 2 minutes back at the 8-minute pace.

Wednesday: I bandaged my badly blistered feet up and limped over to my apartment gym in the morning, and put in 30 minutes on the stepper and a legs workout.

Thursday: I got in a body ride spin class at Revolve Thursday night as part of a blogger ride they hosted. It was a blast – more to come on that tomorrow.

Friday: Rest Day.

Saturday: I started the day off with an endurance ride spin class in the morning and then tested my feet out for an easy 3 miler in the afternoon at my apartment gym.

Sunday: I headed back to the spin studio for an early morning body ride before putting in an easy 4.5 miles on the treadmill at Washington Sports Clubs before my membership there ends this week.

Week three on my training schedule for the Nike Women’s D.C. Half was a fall back week so it was a bit easier than normal weeks and it came at a good time. I came down with a little bit of a cold so I wasn’t feeling great and I also had travel plans over the weekend, so it was nice not to have to worry about a couple tough runs over the weekend. I ran 12.43 miles last week. Here’s the day by day training breakdown…

Monday: Spin Class in the morning followed by a strength workout. Those early morning classes sure are a lot easier when you have the day off and can come home and go back to bed afterwards!

Tuesday: I was up early to get in a speed session running hill repeats before an early morning personal training session with a client. Fortunately it wasn’t too cold out as I charged up the Wilson Boulevard Hill from Rhodeside to Four Courts seven times in the middle of my 5.25 mile run.

Wednesday: Today was supposed to be a cross training day, but I had another personal training session planned for Thursday morning that was going to get in the way of my tempo run so I gave back-to-back speed days a shot. This was tougher than I expected and I struggled through just a 30-minute tempo run mid-afternoon at the office gym. I got in 4.08 miles starting at an 8-minute pace and reaching a 6:58 pace by the end. I usually don’t count my first 8 minutes at an 8-minute pace as part of my tempo pace, but just wasn’t feeling it today and let it count as part of the 30 minutes. I followed the run up with a strength workout.

Thursday: My PT session ended up getting cancelled, so instead of biking there and from there to work as the day’s cross training, I decided to hit my apartment gym early and put in 30 minutes on the stepper.

Friday: Rest Day.

Saturday: 30 minutes on the elliptical in my parent’s basement. This made me crave a treadmill in my own apartment even more – so nice to not have to go elsewhere to workout especially when you’re not feeling great.

Sunday: My Mom got me a guest pass to the Y she belongs to. It’s an awesome gym just down the road from their house and I’m always bummed that it wasn’t there until after I left for college. I was planning on 3.1 today and knew I couldn’t go as fast as usual since I was still a tad congested, but got a pretty good run in starting at an 8-minute pace and working my way down to 7:19  by the end. I’m ready to get back into the full swing of things next week after a good recharge week.
